31g whey, 1/2 cup oats, 2 tbs of ground flaxseed meal, 1g sodium ascorbate (vitamin C) and a banana if I have one on hand....blend up with water.

im also a converted believer in carbs not necissary for protein synthesis. im showing good gains and only taking in 40 grams of carbs (mainly frum nuts). heres a study i ran across
